How Much Creatine Should You Take per Day?
Studies commonly used 3 to 5 grams of creatine monohydrate daily, with or without a short loading phase. Here is the evidence and how timing fits in.
Most studies used creatine monohydrate at about 3 to 5 grams per day, taken consistently. A loading phase is optional and only speeds up how quickly muscle stores fill.
How creatine works
Muscle stores creatine as phosphocreatine, which helps regenerate ATP, the cell’s short-term energy currency, during brief, intense effort such as lifting or sprinting. Supplementation raises muscle creatine stores, which can allow slightly more work per session over time.
Dosing used in studies
- Maintenance: about 3 to 5 grams of creatine monohydrate daily. Some larger people use up to roughly 0.1 grams per kilogram of body weight.
- Optional loading: about 20 grams per day (in four 5 gram doses) for 5 to 7 days, followed by maintenance. Without loading, stores reach similar levels in roughly three to four weeks.
- Timing: the day-to-day timing appears less important than taking it consistently. Some evidence hints at a small advantage around workouts, but it is not established.
- Form: monohydrate has the most evidence; other forms are not shown to be superior.
These are amounts studies used, not medical instruction. Taking it with food and water may reduce stomach upset.
What the research says
The ISSN position stand concluded that creatine monohydrate is an effective ergogenic supplement for high-intensity exercise capacity and lean mass gains, and that it is safe for healthy people within studied doses. Effects on cognition are being studied, with early results suggesting possible benefits under sleep deprivation or in vegetarians, but evidence is limited (see the focus and cognition guide).
Practical notes
- Body weight may rise by one to two kilograms due to water retention in muscle.
- Creatine can modestly raise serum creatinine, a kidney marker, without indicating kidney damage; people with kidney disease should talk to their doctor first.
- Choose products with third-party testing.
